Walk into almost any supplement store and you can find hundreds of products promising more energy, better recovery, bigger muscles, improved sleep, sharper thinking, better immunity, and even a longer life.
The problem is that more supplements do not necessarily mean better health.
In fact, the supplement industry can make nutrition unnecessarily complicated. One product contains 15 ingredients. Another contains 30. A third promises to “optimize” five different systems in the body. Then a new supplement trend appears on social media and suddenly everyone is taking something different.
The truth is that you do not need a cabinet full of supplements to support good health and fitness.
For most people, the foundation should always be a nutritious diet, adequate protein, regular resistance and cardiovascular exercise, sufficient sleep, and appropriate calorie intake. Supplements should supplement that foundation, not replace it.
That said, there are a handful of supplements with considerably more scientific support than many of the products promoted online.
For generally healthy adults who exercise, the five supplements discussed in this article deserve particular attention: creatine, magnesium, zinc, vitamin D, and omega-3 fatty acids.
The order matters. Creatine has the strongest evidence for exercise performance and muscle-related benefits. Magnesium and zinc are essential minerals that can be difficult to obtain in adequate amounts depending on diet and individual circumstances. Vitamin D is important when intake or sun exposure is inadequate, but supplementation should be based on individual needs rather than the assumption that everyone needs large doses. Omega-3 fatty acids are important nutrients, particularly EPA and DHA, although eating fatty fish is often preferable to automatically reaching for a fish-oil supplement. [1][2][3][4][5]
1. Creatine: The Supplement With the Strongest Case
If you exercise and could choose only one supplement from this list, creatine would be the first one worth considering.
Creatine is not a steroid, hormone, stimulant, or artificial muscle-building drug. It is a naturally occurring compound found primarily in skeletal muscle and obtained from foods such as meat and seafood. Your body also produces creatine on its own. Supplementation simply increases the amount of creatine stored in muscle. [1]
The reason creatine has become so widely used is the remarkable amount of research supporting it. The International Society of Sports Nutrition has concluded that creatine monohydrate is one of the most effective nutritional supplements available for increasing high-intensity exercise capacity and lean body mass during training. Research has also investigated potential applications involving recovery, rehabilitation, aging, and several clinical conditions. [1]
Creatine works in part by increasing the availability of phosphocreatine in muscle. During short, intense activities such as lifting weights, sprinting, jumping, or repeated high-intensity efforts, phosphocreatine helps rapidly regenerate ATP, the body’s immediate energy currency. Increasing muscle creatine stores can therefore improve the ability to perform repeated high-intensity efforts and can contribute to greater training adaptations over time. [1]
Creatine monohydrate is the form to look for
There are numerous forms of creatine on the market, including creatine hydrochloride, buffered creatine, creatine ethyl ester, and various proprietary formulations.
That does not mean they are better.
Creatine monohydrate is the most extensively studied form and remains the form with the strongest evidence for effectiveness, safety, and muscle uptake. There is little reason for most consumers to pay substantially more for a newer form simply because it sounds more advanced. [1]
A typical maintenance dose is approximately 3 to 5 grams per day. A loading phase can increase muscle creatine stores more rapidly, but it is not required. Taking a smaller daily dose consistently will also increase muscle creatine stores over time. [1]
Quality matters with creatine
This is an area where consumers should pay attention.
Creatine monohydrate is a relatively simple molecule, but manufacturing quality matters. A published analysis of commercial creatine supplements found contaminants in some products, including creatinine, dicyandiamide, and dihydro-1,3,5-triazine. A subsequent review noted that some creatine produced from certain manufacturing sources, particularly some Chinese sources, has been reported to contain these contaminants as a result of differences in starting materials, synthesis controls, filtration, and other manufacturing factors. [6][7]
That does not mean that creatine manufactured in China is automatically unsafe or contaminated. It means consumers should not assume that every container labeled “creatine monohydrate” has identical purity.
Look for a manufacturer that can demonstrate quality control and preferably provides independent testing or a certificate of analysis showing the identity and purity of the finished ingredient.
One example often discussed in the scientific literature is creatine monohydrate manufactured by AlzChem in Germany, which has been used extensively in research and is commonly recognized for its high purity. [7]
For creatine, I would rather see a simple ingredient list and documented purity than a flashy formula containing five different forms of creatine.
2. Magnesium: An Essential Mineral Many People Don’t Get Enough Of
Magnesium is involved in more than 300 enzymatic reactions throughout the body. It contributes to energy production, protein synthesis, muscle and nerve function, glucose regulation, blood pressure regulation, bone health, and normal heart rhythm. [2]
Magnesium is found naturally in foods such as leafy green vegetables, legumes, nuts, seeds, and whole grains. Despite this, dietary surveys indicate that many Americans consume less magnesium from food than recommended. [2]
For adults, the recommended dietary allowance ranges from 310 to 420 mg per day depending on age and sex. Importantly, that number represents total magnesium intake from food and supplements, not necessarily the amount that should come from a supplement. [2]
Which form of magnesium is best?
This is where the supplement aisle can become confusing.
Magnesium oxide is inexpensive and contains a high percentage of elemental magnesium, but that does not mean your body absorbs it efficiently. Research has found magnesium oxide to have relatively poor bioavailability compared with several other forms. [8]
A systematic review of magnesium supplements found that inorganic formulations generally have lower bioavailability than organic forms, although the differences between individual products and forms are not always straightforward. [9]
For a general-purpose magnesium supplement, magnesium glycinate or magnesium bisglycinate is a sensible choice.
The terms glycinate and bisglycinate are commonly used for magnesium chelated with glycine. These forms are generally well tolerated and are often chosen when the goal is magnesium supplementation without the gastrointestinal effects that can occur with some other forms.
Magnesium citrate, lactate, and chloride also have evidence supporting relatively good absorption. There is therefore no scientific reason to claim that glycinate is the only effective form. However, if choosing a general daily magnesium supplement, glycinate or bisglycinate is a reasonable first choice, particularly for people who want a well-tolerated form. [2][9]
What about magnesium L-threonate?
Magnesium L-threonate has received considerable attention because of claims that it can increase magnesium concentrations in the brain and improve cognition and sleep.
There is some emerging evidence worth watching.
A randomized, double-blind, placebo-controlled trial published in 2026 studied 100 adults with self-reported dissatisfaction with sleep. Participants taking magnesium L-threonate for six weeks experienced improvements in several cognitive measures and some subjective sleep-related outcomes compared with placebo. However, several objective sleep measures did not differ between groups. [10]
That is interesting, but it is not enough evidence to conclude that L-threonate is superior to magnesium glycinate for general magnesium supplementation.
There is also a practical consideration: magnesium L-threonate contains considerably less elemental magnesium by weight than many traditional magnesium salts, so consumers need to pay attention to the actual amount of elemental magnesium listed on the Supplement Facts panel rather than simply the total weight of the compound.
In other words, L-threonate may eventually prove useful for specific applications, but I would not recommend it simply because the marketing suggests it is a “better” magnesium.
For general supplementation, magnesium glycinate or bisglycinate remains a practical choice.
3. Zinc: Important, But More Is Not Better
Zinc is an essential trace mineral involved in hundreds of biochemical processes. It plays important roles in immune function, DNA and protein synthesis, wound healing, cell division, and normal growth and development. [3]
Zinc is found in foods such as meat, seafood, poultry, dairy products, beans, nuts, and fortified foods.
Unlike creatine, zinc is not something that most people should automatically take in large doses. The goal is to obtain adequate zinc, not to create extremely high zinc levels.
The recommended dietary allowance for adult men is 11 mg per day and 8 mg per day for adult women. The tolerable upper intake level for adults is 40 mg per day from all sources. [3]
Which form of zinc should you choose?
Zinc supplements come in many forms, including zinc oxide, zinc gluconate, zinc citrate, zinc picolinate, and zinc bisglycinate.
There is some evidence that chelated forms can have favorable absorption. In a small randomized crossover study, zinc bisglycinate produced approximately 43% greater bioavailability than zinc gluconate. [11]
An earlier human study comparing zinc picolinate, citrate, and gluconate found that zinc picolinate increased several measures of zinc status more effectively than the other forms tested. However, that study used a relatively high 50 mg daily dose, which exceeds the current adult upper intake level and therefore should not be interpreted as a recommendation to take 50 mg of zinc every day. [12]
For that reason, zinc bisglycinate or zinc picolinate are reasonable forms to consider, but dose matters at least as much as the form.
Be careful with high-dose zinc
More zinc does not mean a stronger immune system.
Chronic excessive zinc intake can interfere with copper absorption and eventually contribute to copper deficiency. The NIH Office of Dietary Supplements identifies 40 mg per day as the adult tolerable upper intake level from all sources. [3]
For a general daily supplement, a moderate dose is much more sensible than taking 30, 40, or 50 mg simply because the larger number appears more powerful on the label.
4. Vitamin D: Important, But Don’t Megadose Without a Reason
Vitamin D is technically a hormone precursor and plays an important role in calcium absorption, bone health, muscle function, and immune regulation. The body can produce vitamin D when ultraviolet B radiation from sunlight reaches the skin, and vitamin D is also available from certain foods and supplements. [4]
Vitamin D supplementation deserves a place on this list because inadequate vitamin D status is common in certain populations, and vitamin D is particularly important for maintaining normal bone health.
Vitamin D comes primarily in two supplemental forms: vitamin D2 and vitamin D3. Both can increase blood concentrations of 25-hydroxyvitamin D, but vitamin D3 generally raises and maintains blood levels more effectively than vitamin D2. [4]
That makes vitamin D3 the form I would generally look for in a supplement unless there is a specific reason to use D2.
However, vitamin D is an excellent example of why “more” does not automatically mean “better.”
The 2024 Endocrine Society clinical practice guideline specifically moved away from recommending routine vitamin D supplementation above the established dietary reference intake for generally healthy adults without specific indications. The guideline also concluded that routine vitamin D blood testing is not necessary for healthy adults in most circumstances. [13]
That is an important distinction.
Vitamin D can be essential without everyone needing a high-dose vitamin D supplement.
People with limited sun exposure, certain medical conditions, malabsorption problems, darker skin pigmentation, or other risk factors may have different needs. Those situations are best evaluated with a healthcare professional.
5. Omega-3: Focus on EPA and DHA
Omega-3 fatty acids are another supplement category where the label can be misleading.
There are three major omega-3 fatty acids commonly discussed in nutrition: ALA, EPA, and DHA. ALA is found primarily in plant foods such as flaxseed, chia seeds, walnuts, and certain vegetable oils. EPA and DHA are found primarily in fatty fish and seafood. [5]
The body can convert ALA into EPA and DHA, but the conversion is limited. Therefore, eating fish or using an EPA/DHA supplement is the more practical way to increase circulating levels of these long-chain omega-3 fatty acids. [5]
EPA and DHA have important roles in cell membranes and normal cardiovascular and nervous-system function. They are also involved in the production of signaling molecules that influence inflammatory and other physiological processes. [5]
Should everyone take fish oil?
Not necessarily.
The American Heart Association emphasizes eating fish, particularly fatty fish, as part of a heart-healthy dietary pattern. Evidence for omega-3 supplements preventing cardiovascular events in the general population is considerably more complicated than supplement marketing sometimes suggests. [14]
For people who rarely eat fatty fish, an EPA/DHA supplement may be a practical way to increase intake.
When choosing an omega-3 supplement, don’t simply look at the number printed on the front of the bottle.
“1,000 mg fish oil” does not necessarily mean 1,000 mg of EPA and DHA.
Look at the Supplement Facts panel and determine how much EPA and DHA the serving actually provides.
Quality also matters because fish oils are susceptible to oxidation. A reputable manufacturer should have quality-control procedures and testing for purity, oxidation, and contaminants.
What About a Multivitamin?
If five individual supplements are useful, wouldn’t a giant multivitamin containing 40 vitamins and minerals be even better?
Not necessarily.
A multivitamin can be useful in certain situations, particularly when diet is inadequate or specific nutrient needs are difficult to meet. But taking more nutrients than you need does not automatically produce better health.
Some nutrients can accumulate in the body, while others can interfere with the absorption or metabolism of other nutrients when consumed in excessive amounts.
This is another reason to look at supplementation as a targeted tool rather than a competition to see how many capsules you can swallow every morning.
Supplements Cannot Rescue a Poor Diet
This may be the most important point in the entire article.
If your diet consists primarily of highly processed foods, you rarely eat vegetables or fruit, your protein intake is inadequate, you never exercise, and you sleep five hours a night, adding five supplements to your routine is not going to fix the underlying problem.
Supplements work best when they complement healthy habits.
Start with the basics: eat a nutrient-dense diet, consume enough protein, maintain an appropriate calorie intake, perform resistance training, get regular cardiovascular activity, sleep adequately, and stay physically active throughout the day.
Then consider whether a supplement fills an actual nutritional or performance need.
How to Choose a High-Quality Supplement
The ingredient on the front of the bottle is only part of the story.
Two supplements can contain the same ingredient and still differ substantially in quality.
When evaluating a supplement, look for:
- The exact form of the ingredient
- The amount of the active ingredient or elemental mineral
- A short, transparent ingredient list
- Manufacturing quality controls
- Independent testing when available
- A certificate of analysis when appropriate
- Clear labeling rather than proprietary blends
- A manufacturer willing to identify where ingredients come from
For creatine in particular, documented purity testing is important because published analyses have found impurities in some commercial products. [6][7]
For minerals such as magnesium and zinc, pay attention to the chemical form and the amount of elemental mineral rather than simply the total weight of the compound.
And remember that a higher dose is not automatically a higher-quality supplement.
Focus on the Fundamentals
If you look past the marketing, the supplement world becomes considerably less complicated.
Creatine monohydrate has the strongest evidence on this list for improving high-intensity exercise performance and supporting gains in lean mass when combined with resistance training. Choose a high-purity product from a manufacturer with strong quality controls. [1][6][7]
Magnesium is an essential mineral involved in hundreds of biological processes. For general supplementation, magnesium glycinate or bisglycinate is a sensible choice, while magnesium oxide is less attractive when absorption is the primary goal. L-threonate is an interesting emerging form, particularly for cognitive and sleep research, but current evidence does not establish it as the best general-purpose magnesium supplement. [2][8][9][10]
Zinc is essential for immune function, protein synthesis, DNA synthesis, and numerous other processes. Zinc bisglycinate and zinc picolinate are reasonable forms, but excessive intake can interfere with copper status, so more is not better. [3][11][12]
Vitamin D is essential for bone health and plays important roles in muscle and immune function. Vitamin D3 generally raises blood vitamin D levels more effectively than D2, but routine high-dose supplementation is not appropriate for everyone. [4][13]
Omega-3 fatty acids, particularly EPA and DHA, are important nutrients that can be obtained through fatty fish or supplements. If you rarely eat fish, an EPA/DHA supplement may be worth considering, but the amount of EPA and DHA matters more than the total number of milligrams of fish oil listed on the front of the bottle. [5][14]
Most importantly, don’t let supplements distract you from the fundamentals.
The best supplement routine is the one that fills nutritional gaps, supports your training and health goals, and fits into an already healthy lifestyle.
And before starting a supplement, particularly if you take prescription medications, have kidney or liver disease, are pregnant, or have another medical condition, talk with your physician or qualified healthcare professional. Supplements can have real physiological effects and can interact with medications.
